๐ Step-by-Step Guide (6 Steps)
Perform the Baseline Wall Alignment Test
Stand with your heels, buttocks, upper back, and the back of your head resting flat against a bare wall. Keep your feet shoulder-width apart and roughly two to three inches away from the baseboard. Note whether your lower back has an excessive gap larger than the thickness of your flat hand.
- โข Heels, sacrum, thoracic spine, and occiput simultaneously contact the wall surface
- โข Gaze is directed straight forward with chin parallel to floor
- โข Tilting the chin upward to force head contact
- โข Hyper-extending the lower back away from the wall
Perform Chin Tucks for Forward Head Posture
Stand tall with your eyes forward and place two fingers lightly on your chin. Without tilting your head up or down, glide your chin straight back as if creating a double chin. Hold for two to three seconds, release slowly, and repeat for 10 to 12 repetitions.
- โข Ears align directly over the acromion processes of the shoulders
- โข Skin compresses under chin without neck flexion downward
- โข Looking down at your chest instead of translating the skull backward horizontally
- โข Shrugging shoulders up toward ears during the tuck
Open Tight Chest with Doorway Pectoral Stretches
Stand inside an open doorway and place your forearms vertically against the doorframe with elbows bent at 90 degrees. Step one foot forward through the doorway until you feel a firm stretch across your chest and anterior shoulders. Keep your core tight and hold the position for 30 seconds while breathing deeply.
- โข Forearms rest flush against door frame at right angles to torso
- โข One lead foot placed forward while torso remains upright and un-rotated
- โข Arching the lumbar spine to mimic chest opening
- โข Allowing the head to jut forward past the shoulders
Mobilize Thoracic Spine on the Foam Roller
Sit on the yoga mat and position the foam roller horizontally across your mid-back, just below your shoulder blades. Support the base of your skull with your interlaced hands and keep your elbows pointing forward. Inhale as you gently extend your upper back over the roller, then exhale and curl forward slightly, repeating over 5 to 6 vertebral segments.
- โข Roller positioned strictly between mid-back and base of neck
- โข Elbows held parallel framing the face to protect the neck
- โข Placing the roller under the lower back
- โข Pulling hard on the neck with the hands during extension
Strengthen Upper Back with Wall Angels
Stand with your back against the wall, knees slightly bent, and press your lower back firmly into the wall surface. Raise your arms into a goalpost position at 90 degrees, keeping your elbows and wrists in contact with the wall. Slowly slide your arms overhead while maintaining continuous contact with the wall, then slide back down for 10 repetitions.
- โข Back of wrists, elbows, and thoracic spine remain pinned to wall
- โข Arms travel upward smoothly in a wide V-shape without separating from surface
- โข Arching lower back off the wall as arms reach upward
- โข Letting wrists peel away from the wall during overhead slide
Set Neutral Pelvis and Standing Core Alignment
Step away from the wall and stand with feet hip-width apart and toes pointing forward. Squeeze your glutes and draw your lower abdomen inward to level your pelvis from front to back. Roll your shoulders up, back, and down, allowing your arms to hang naturally at your sides with thumbs facing forward.
- โข Ear, shoulder, hip, knee, and ankle align along a single vertical plumb line
- โข Thumbs face forward rather than turned inward toward thighs
- โข Clenching glutes so hard your hips thrust in front of your ribcage
- โข Sucking in the chest and holding your breath
