๐ Step-by-Step Guide (6 Steps)
Wall Alignment Baseline Check
Stand tall with your heels 4 inches from a flat wall. Rest your buttocks and upper back flat against the drywall while keeping your gaze level. Notice how far the back of your head naturally sits from the wall surface.
- โข Upper back and buttocks contact the wall surface evenly.
- โข Eyes are pointed straight forward at horizontal eye level.
- โข Tilting the head back to force the skull against the wall
- โข Over-arching the lower back away from the wall
Standing Chin Retractions (Chin Tucks)
Keep your gaze level and gently slide your head directly backward as if making a double chin. Hold the retracted position for 3 to 5 seconds, feeling the stretch at the base of the skull. Release back to neutral and repeat for 10 controlled reps.
- โข Ears move backward directly over the shoulders.
- โข Throat skin compresses into a visible double chin while jawline remains horizontal.
- โข Nodding chin down toward the chest
- โข Elevating shoulders toward the ears during the slide
Towel-Assisted Cervical Extension
Roll a small hand towel tightly into a firm roll. Place it around the base of your neck right over the protruding C7 vertebra while holding both ends forward with your hands. Pull the towel firmly forward and slightly upward while gently tilting your head back over the towel fulcrum for 5 seconds.
- โข Towel held taut horizontally across the cervicothoracic junction.
- โข Neck arches smoothly backward over towel without sharp pinching.
- โข Letting the towel slide up under the skull base
- โข Dropping the head back abruptly without towel counter-pressure
W-to-V Scapular Retractions
Stand tall and pull your elbows down and back into your ribcage to form a 'W' shape with your arms, pinching your shoulder blades together. Hold for 3 seconds, then slowly raise your arms overhead into a wide 'V' shape while maintaining back tension. Repeat 10 times.
- โข Shoulder blades visibly pinch inward and downward in the 'W' position.
- โข Chest expands outward with shoulders dropped away from ears.
- โข Flaring the ribcage and overarching the lumbar spine
- โข Hiking the upper traps during the 'V' extension
Corner Pectoral Stretch
Face an open corner or doorway and place your forearms vertically against the walls at 90-degree shoulder angles. Step one foot forward and gently lean your torso into the corner until you feel a firm stretch across the front of your chest. Hold for 20 to 30 seconds while taking slow, deep diaphragmatic breaths.
- โข Forearms flat against wall surfaces with elbows level with mid-chest.
- โข Chest visibly advances past the doorframe/corner plane.
- โข Protruding the neck forward into the corner while stepping forward
- โข Placing elbows too low or asymmetric
Wall Angels Thoracic Mobilization
Stand against the wall with knees bent slightly, keeping head, upper back, and sacrum in contact. Place elbows and backs of wrists against the wall at 90 degrees, then slowly slide them upward 6 to 8 inches without letting your wrists or lower back peel away. Slide back down and complete 8 repetitions.
- โข Back of hands, elbows, and thoracic spine remain in continuous wall contact.
- โข Smooth upward sliding path along the wall plane.
- โข Arching low back to keep wrists on the wall
- โข Wrists peeling forward away from the wall
