๐งฐ Required Tools & Equipment
- โ Exercise mat
- โ Light resistance loop band
- โ Yoga block
- โ Sturdy chair or bench
๐ฆ Materials & Supplies
- โ Flat training shoes or bare feet
- โ Form-fitting athletic wear
โ ๏ธ Safety Checkpoints & Warnings
- โข Never arch your lower back to compensate for limited hip range of motion.
- โข Stop immediately if you feel a sharp, pinching sensation inside the deep groin.
- โข Maintain steady breathing throughout active contractions; do not hold your breath.
๐ Step-by-Step Guide (5 Steps)
Establish Posterior Pelvic Tilt on Floor
Lie flat on your back on the exercise mat with knees bent and feet flat on the floor. Exhale deeply and rotate your pelvis backward, pressing your lower back flush against the mat so no gap remains. Hold this braced position for 5 seconds while keeping your abdominal wall rigid.
- โข Lower back completely flat against the mat with zero visible space beneath lumbar spine
- โข Ribcage pulled down flat toward the hip bones without neck strain
- โข Pushing down with the feet instead of tilting with the abdominal muscles
- โข Holding the breath instead of breathing into the braced brace
Perform Pelvic-Locked Glute Bridges
Keep your knees bent at 90 degrees and maintain the flat lumbar spine position from step one. Drive exclusively through your heels to raise your hips into the air, squeezing your glutes intensely at the top. Lower down under control for 2 seconds without letting your lower back hyper-extend.
- โข Straight diagonal line forming from knees to shoulders at the top of the bridge
- โข No excessive arch in the lower back at full hip extension
- โข Over-extending at the lumbar spine to push hips higher
- โข Pushing through the toes instead of the heels, firing quads instead of glutes
Execute Seated Straight-Leg Hip Flexor Lifts
Sit upright on the floor with legs extended straight in front of you and a yoga block placed upright next to your right ankle. Sit tall with a flat back and place your fingertips on the floor next to your knees. Lift your straight right leg over the yoga block to the outside and back without leaning your torso backward.
- โข Torso remains strictly vertical at a 90-degree angle to the floor
- โข Heel clears the top of the block cleanly without knee flexion
- โข Leaning backward to cheat the lift using momentum
- โข Bending the knee as the foot travels over the obstacle
Perform Standing Banded Knee Drives
Stand tall and wrap a light resistance loop band around the midfoot of both feet. Anchor your standing leg, brace your core, and drive the opposite knee upward until the thigh is parallel to the floor, pulling against the band. Hold at the top for 2 seconds while flexing your foot upward, then slowly lower.
- โข Working thigh parallel to the ground with knee and ankle bent at 90 degrees
- โข Standing leg completely locked out with supporting glute squeezed tight
- โข Tucking the tailbone and rounding the upper back as the knee rises
- โข Allowing the standing knee to cave inward or bend
Loaded Active Split-Squat Elongation
Take a long staggered split stance with your rear foot laces resting on a sturdy chair or bench. Tuck your pelvis under, squeeze your rear-leg glute tightly, and lower into a deep split squat over 3 seconds until the rear knee hovers above the mat. Drive through your front heel to return to the top while keeping your torso upright and core braced.
- โข Front knee tracking directly over the second toe without collapsing
- โข Rear hip open and extended while torso maintains an upright, stacked posture
- โข Arching the lower back to simulate hip extension
- โข Letting the front heel lift off the ground during the descent
