⚠️ Safety Checkpoints & Warnings
- • Stop immediately if you experience sharp cervical pain, dizziness, or tingling radiating down your arms.
- • Do not tilt your head backward or compress the base of the skull during retractions; glide horizontally.
- • Avoid overarching your lower lumbar spine to compensate for upper back stiffness.
📋 Step-by-Step Guide (6 Steps)
Establish Baseline Wall Alignment
Stand with your heels placed roughly 3 to 4 inches away from a flat wall. Let your glutes, upper back, and shoulder blades rest flat against the drywall surface. Keep your arms relaxed at your sides and look directly forward at eye level.
- • Glutes and thoracic spine resting flat against the wall surface
- • Gaze fixed horizontally at eye level without upward neck tilt
- • Placing heels flush against baseboard, which forces lumbar hyperextension
- • Tilting the chin upward toward the ceiling to force head contact
Perform Cervical Retractions (Chin Tucks)
Place two fingers lightly on your chin as a reference guide. Without bending your neck down toward your chest, glide your head straight backward horizontally as if closing a sliding drawer. Hold this double-chin contraction for 3 to 5 seconds, then release smoothly. Repeat for 10 controlled repetitions.
- • Horizontal posterior shift of the skull creating a visible double chin
- • Ears moving directly back over shoulders without chin dropping to sternum
- • Nodding downward instead of translating straight back
- • Shrugging shoulders up to ears during the hold
Perform Doorway Pectoral Stretch
Stand in an open doorway and bring your elbows up to shoulder height, resting your forearms flat against the doorframe at a 90-degree angle. Step forward with one leg and slowly shift your bodyweight onto the front foot until you feel a firm stretch across the front of your chest and anterior shoulders. Hold steady for 30 seconds while taking deep diaphragmatic breaths.
- • Forearms flush against doorframe with elbows at 90-degree angles
- • Staggered lunge stance with torso upright and ribcage neutral
- • Flaring the ribcage and sagging through the lumbar spine
- • Poking the head forward past the shoulders into the stretch
Perform Wall Angels for Scapular Activation
Stand with your back flat against the wall, knees slightly bent, and feet 6 inches forward. Position your arms in a 'W' shape against the wall with elbows bent, pressing your forearms, wrists, and knuckles against the drywall. Slowly slide your arms upward along the wall into a 'Y' position while maintaining contact, then slide back down, performing 8 to 10 slow reps.
- • Wrists, elbows, and entire spine maintaining continuous wall contact
- • Smooth upward glide of both arms forming a symmetrical 'Y' shape overhead
- • Wrists peeling off the wall as arms elevate above shoulder height
- • Arching the mid-back away from the wall to force arm contact
Execute Prone Cobras for Mid-Back Extension
Lie face down on a yoga mat with your arms resting at your sides, palms facing down. Tighten your glutes and gently lift your chest 2 inches off the mat while rotating your thumbs upward toward the ceiling and squeezing your shoulder blades together. Hold the top position for 5 seconds while keeping your gaze fixed down at the mat, repeating 8 times.
- • Chest lifted slightly with forehead hovering parallel to the floor
- • Thumbs pointing straight toward ceiling with scapulae retracted down and back
- • Cranking the neck upward to look forward instead of keeping cervical spine neutral
- • Lifting solely from the lower back instead of squeezing shoulder blades
Re-Check Standing Neutral Alignment
Step away from the wall onto open floor and stand in front of a mirror in a relaxed posture. Perform one subtle chin tuck to reset your cervical spine, roll your shoulders up, back, and down, and relax your arms naturally at your sides. Verify that your ear canal aligns vertically over the tip of your shoulder.
- • Tragus of the ear sitting directly plumb over the acromion process of the shoulder
- • Shoulder blades resting flat on ribcage without forward rounding
- • Overcorrecting into a stiff military chest-puff posture
- • Immediately reverting to forward slumped shoulders upon relaxation
