Perform Plantar Fascia Ball Release
Sit tall on the chair with both feet flat on the floor. Place a lacrosse or tennis ball directly beneath the arch of one bare foot. Apply moderate downward pressure and slowly roll the ball back and forth from the heel pad to the ball of the foot for 60 to 90 seconds per side.
- โข Foot tracks smoothly over the ball along the medial longitudinal arch.
- โข Toes relax and splay slightly over the curve of the ball during rolling.
- โข Pushing down so hard that the foot muscles tense up defensively.
- โข Rolling directly over the sensitive bony prominence of the heel bone.
Execute Seated Towel Curls
Place a hand towel flat on a smooth, non-carpeted floor directly in front of your chair. Rest your heel firmly on the floor at the near edge of the towel. Use your toes to repeatedly scrunch and pull the fabric toward you until the entire towel gathers under your arch.
- โข Towel visibly gathers into an accordion pleat under the midfoot.

Practice the Short Foot Exercise
Sit with knees bent at 90 degrees and feet flat on the floor. Without curling your toes, slide the first metatarsal head (ball of the big toe) backward toward your heel to dome the inner arch upward. Hold the active arch contraction for 5 seconds, then release slowly.

- โข Curling or clawing the toes into the floor instead of drawing the arch up.
- โข Rolling weight entirely onto the outer edge of the foot to fake an arch.
Perform Standing Calf and Achilles Wall Stretch
Stand facing a wall with hands placed flat at shoulder height. Step one foot back approximately two feet, keeping the rear leg straight and the rear heel flat on the floor. Point both feet directly forward and gently lean your hips toward the wall until a firm stretch is felt through the rear calf and Achilles tendon.

- โข Both feet point directly straight ahead at the 12 o'clock position.
- โข Turning the rear foot outward into an angled duck-foot stance.

Perform Heel Raises with Ball Squeeze
Stand tall facing a wall or back of a chair for balance support. Place a tennis ball between your inner heels just below the ankle bones. Press through the balls of all ten toes to rise onto tiptoes while actively squeezing the ball between your heels to keep the arches engaged, then lower slowly over 3 seconds.
- โข Heels rise symmetrically without the tennis ball dropping.
- โข Ankles stay neutral or slightly inverted without rolling outward excessively.
- โข Letting ankles flare outward causing the ball to fall to the floor.
- โข Dropping down rapidly rather than controlling the eccentric descent.
