โš ๏ธ Safety Checkpoints & Warnings

๐Ÿ“‹ Step-by-Step Guide (5 Steps)

1

Myofascial Release of the Plantar Fascia

Stand tall near a wall or chair for balance and place a firm lacrosse ball under the sole of one bare foot. Apply moderate downward body weight and slowly roll the ball from the base of the heel to the ball of the foot along the inner arch. Spend extra time pausing and breathing over dense, tender trigger points for 60 to 90 seconds per foot.

๐Ÿ‘๏ธ Camera AI Checkpoint
  • โ€ข Ball smoothly rolling along medial and central lines of the sole without body swaying.
  • โ€ข Foot visibly relaxed and molding over the top of the ball rather than tensing upward.
๐Ÿ›‘ Watch Out For
  • โ€ข Applying excessive force that triggers full-body guarding or shallow breathing.
  • โ€ข Rolling too rapidly across the tissue like a rolling pin rather than sustained pressure.
โš ๏ธ Safety Note: Do not roll directly over exposed bony landmarks like the heel bone spur zone if inflamed.
2

Toe Yoga (Great Toe Dissociation)

Stand barefoot with feet hip-width apart and knees slightly unlocked. Press your lesser four toes firmly into the floor while lifting only your big toe straight up toward the ceiling. Hold for 3 seconds, lower the big toe, then lift the outer four toes while keeping the big toe firmly glued to the mat.

๐Ÿ‘๏ธ Camera AI Checkpoint
  • โ€ข Great toe lifts at least 20 to 30 degrees while outer four toes stay completely flush against the floor.
  • โ€ข Ankle joint remains neutral without rolling outward onto the lateral blade of the foot.
๐Ÿ›‘ Watch Out For
  • โ€ข Rolling the entire ankle outward to cheat big toe elevation.
  • โ€ข Curling or clawing the outer toes to maintain floor contact.
โš ๏ธ Safety Note: Avoid forceful hyperextension if you have pre-existing hallux rigidus or turf toe.
3

The Short Foot Exercise (Active Arch Doming)

Establish a 'tripod foot' by evenly distributing weight across the base of the big toe, base of the pinky toe, and center of the heel. Without curling your toes, actively draw the ball of the big toe backward toward your heel to shorten the foot and raise your arch. Hold the isometric contraction for 5 seconds, maintaining smooth nasal breathing, then slowly relax.

๐Ÿ‘๏ธ Camera AI Checkpoint
  • โ€ข Medial longitudinal arch visibly lifts off the floor while the ball of the big toe stays flat.
  • โ€ข All five toes remain elongated and relaxed against the ground with no knuckling.
๐Ÿ›‘ Watch Out For
  • โ€ข Curling the toes downward to grab the floor instead of using midfoot intrinsic muscles.
  • โ€ข Lifting the first metatarsal head off the floor completely, rolling weight onto the outside edge.
โš ๏ธ Safety Note: Ease tension if an acute arch spasm occurs; stretch the toes upward before resuming.
4

Band-Resisted Arch Doming

Loop a light resistance band around the base of your big toe and pull it outward laterally to create an inward-collapsing vector. Re-engage your tripod foot and short-foot dome, resisting the band's pull to prevent your ankle and arch from rolling inward. Hold tension for 8 to 10 seconds across 5 repetitions per foot.

๐Ÿ‘๏ธ Camera AI Checkpoint
  • โ€ข Band is under tension pulling inward, but foot maintains a stable, lifted arch.
  • โ€ข Tibia and knee track directly in line over the second toe without internal rotation.
๐Ÿ›‘ Watch Out For
  • โ€ข Allowing the band to collapse the medial arch into full pronation.
  • โ€ข Overcompensating by rocking entirely onto the outer edge of the foot.
โš ๏ธ Safety Note: Secure the band firmly underfoot so it does not snap loose during the hold.
5

Single-Leg Tripod Balance Hold

Stand barefoot on one leg, lifting the opposite knee to 90 degrees while maintaining the short-foot arch dome on the standing leg. Keep your hips level and gaze fixed straight ahead, holding the balance for 30 seconds per side. Progress by adding slight head turns or gentle arm reaches once stable.

๐Ÿ‘๏ธ Camera AI Checkpoint
  • โ€ข Clear visible daylight under the medial arch of the standing foot throughout the hold.
  • โ€ข Pelvis remains horizontally level with the floor and standing knee stays stable.
๐Ÿ›‘ Watch Out For
  • โ€ข Locking the standing knee joint into hyperextension.
  • โ€ข Letting the arch repeatedly collapse and spring back up erratically.
โš ๏ธ Safety Note: Keep support furniture within arm's reach if you experience balance instability.
