Establish Posterior Pelvic Tilt on the Mat
Lie flat on your back with knees bent and feet flat on the floor. Exhale completely and rotate your hips backward so your lower back presses firmly into the mat with zero space underneath. Hold this brace for 10 seconds to feel the deep transversus abdominis and lower rectus abdominis engagement.

Hang from the pull-up bar with an overhand grip and engage your lats to stabilize your torso. Raise your knees toward your chest, actively curling your pelvis upward toward your sternum rather than just swinging the legs. Lower slowly over 2-3 seconds without letting your torso swing.

Kneel facing the high cable pulley with the rope attachment anchored behind your neck or beside your ears. Lock your hips in a fixed position slightly back from vertical. Flex your spine downward, curling your ribcage directly toward your hips like rolling up a carpet, then control the ascent back to neutral.

Kneel on the mat holding the ab wheel directly under your shoulders with a neutral, locked-wrist grip. Round your upper back slightly into a hollow position and roll forward slowly, extending through your hips and shoulders until your torso is near parallel to the floor. Pull the wheel back beneath you using your core while maintaining a rigid torso.

Hold for two full seconds resisting the lateral pull, then slowly return hands to your chest.
